Strong, well-trained shoulders make every upper-body lift easier, improve your posture and give your physique that broad, athletic look. But the shoulder is also one of the easiest joints to strain. So what is the best shoulder workout at gym level that builds size and strength safely? Our coaches at Scope Fitness share the routine they give members — six exercises that cover every part of the shoulder.
Understanding Your Shoulder Muscles
Your deltoids have three heads: the front (pressing forward), the side (lifting your arm out to the side, which creates width) and the rear (pulling back, which supports posture). Underneath sit the small rotator cuff muscles that keep the joint stable. The best shoulder workout at gym trains all three heads and looks after the rotator cuff too.
The Best Shoulder Workout at Gym: 6 Exercises
1. Seated Dumbbell Shoulder Press
The main strength builder. Sit tall on a bench with back support, press the dumbbells from shoulder height to overhead without locking your elbows hard, and lower with control. 3–4 sets of 8–10 reps.
2. Dumbbell Lateral Raise
The best move for shoulder width. With a slight bend in your elbows, raise the dumbbells out to the sides until your arms are level with your shoulders. Go light and avoid swinging. 3 sets of 12–15 reps.
3. Cable or Machine Rear Delt Fly
Rear delts are often neglected. Using a reverse fly machine or cables, pull your arms out and back with straight but soft elbows, squeezing behind the shoulders. 3 sets of 12–15 reps.
4. Face Pull
A coach favourite for shoulder health. Set a rope on a cable at face height and pull it towards your forehead, flaring your hands apart at the end. It strengthens the rear delts and rotator cuff. 3 sets of 12–15 reps.
5. Front Raise (Plate or Dumbbell)
Your front delts already work hard during pressing, so keep this light. Raise a plate or dumbbell in front of you to shoulder height and lower slowly. 2–3 sets of 10–12 reps.
6. Cable External Rotation
Keep your elbow tucked at your side and rotate your forearm outwards against light cable resistance. This small movement protects the rotator cuff. 2 sets of 12–15 reps per arm.
How to Program Your Shoulder Workout
- Frequency: train shoulders 1–2 times a week, with at least 48 hours between hard sessions.
- Warm-up: 5 minutes of arm circles, band pull-aparts and light presses.
- Progression: add a rep or a small amount of weight when all sets feel controlled.
- Rest: 90 seconds between pressing sets, 45–60 seconds for raises.
Common Mistakes to Avoid
- Going too heavy on lateral raises and swinging the weights
- Arching your lower back during overhead pressing
- Skipping rear delt and rotator cuff work
- Training through sharp shoulder pain — stop and get it checked
